5 Forearm Exercises for Bigger Forearms | Why Grip Training Alone Isn't Enough
To build bigger forearms, train more than your grip. Divide the work among wrist flexion, wrist extension, elbow flexion, and forearm rotation.
Grip training works well for the muscles that keep your fingers closed, but it does not provide the same stimulus to the wrist extensors, brachioradialis, or muscles responsible for rotation. The key is not cramming all 5 exercises into your program. Choose the function your current training is missing.
Choose Forearm Exercises by Muscle Function and Progression Potential
The forearms contain a dense group of muscles, including the wrist and finger flexors, wrist extensors, brachioradialis, and muscles responsible for pronation and supination. If your only test is whether an exercise hits the forearms, you can easily pile more work onto the grip already trained by pull-ups and deadlifts while neglecting the opposing movements.
Use 5 criteria when choosing exercises. First, which joint action and muscle orientation does the exercise address? Second, does the target muscle remain loaded in its lengthened position? Third, can you reduce momentum by supporting your forearm or upper arm on a bench? Fourth, can you progressively increase the weight, reps, or range of motion? Fifth, does it overlap too heavily with fatigue already accumulated on back or arm days?
You do not need to train every direction equally just to make your forearms look bigger. Someone lacking thickness on the palm side needs different priorities from someone who wants more size near the outside of the elbow or whose grip fails first. Use the same supported position and raise the back of your hand to target the wrist extensors. It is normal to use less weight than you do for wrist flexion, so do not compete with your wrist-curl numbers. Relax your crushing grip on the bar and choose a weight that lets you control both the top and bottom for around 15-25 reps.
This is a useful addition if the palm side of your forearms looks disproportionately developed or your training is dominated by curls and grip work. If heavy loads make your elbows move, switch to a single dumbbell or low cable so you can isolate and observe wrist extension.

3. Reverse Curl: Shift Elbow Flexion Toward the Brachioradialis

This grip puts the biceps at a mechanical disadvantage and increases the relative contribution of the brachioradialis, which runs from the outside of the elbow into the forearm. This exercise suits lifters who want more thickness near the elbow or mainly perform conventional curls. If your wrists fold toward your palms to lift the bar, the weight is too heavy. The neutral-grip hammer curl serves a similar function, so do not add high volumes of both on the same day. Choose one based on wrist comfort and measurable progress.
4. Cable Pronation and Supination: Make Rotation Measurable
Bend your elbow to around 90 degrees and pin it to your side. Using a single-hand handle or short strap, rotate your palm downward for pronation and upward for supination. You can also hold one end of a dumbbell, but the load drops off at certain points as its angle to gravity changes. A cable makes loading easier to compare across the full movement.
This exercise suits lifters who want supplemental work for racket sports or martial arts, or who want to train more forearm functions than flexion and extension alone. It is not an exercise for chasing heavy loads. Use a weight you can rotate for 12-20 reps without moving your elbow or upper arm. Its contribution to forearm size is harder to predict than that of the other exercises, so you can leave it out if rotation is not a priority.
5. Farmer's Carry: Give Grip Strength a Defined Role
Hold heavy dumbbells or dedicated carry handles in both hands and walk while maintaining your posture. This creates a long isometric load for the finger flexors that keep your hands closed, with a clearly defined load for each side. If you do not have room to walk, use a farmer's hold in the same position.
Doing this before back work fatigues your grip, making pushing to failure on rows and pulldowns more likely to be limited by your forearms than the target muscles. Place it at the end of a pull day or late in a lower-body session, using a load you can hold for around 20-60 seconds without losing posture. Once you reach the time limit, increase the weight. Do not change distance, time, and weight simultaneously.

If you need rotational work, alternate the carries with 1-2 sets of pronation and supination. This separates the functions without concentrating all the local fatigue into one day.
If you already perform plenty of conventional curls, hammer curls, deadlifts, and pull-ups, account for their indirect work on the brachioradialis and grip. Instead of starting with 4 sets of all 5 exercises, perform 6-10 direct sets per week for around 4 weeks, then review your recovery and performance. Research suggests that higher volumes can be beneficial on average, but responses vary even among experienced lifters. That does not justify applying the same upper limit to everyone.
Log each exercise using the same equipment, support position, and range of motion. Continue if the weight or reps increase while your elbow and wrist form remains consistent. These are the conditions needed to assess progressive overload even in smaller forearm exercises. If your grip has not recovered by your next back session, reduce the carries first or move them farther away. When back development is the priority, you can also consider the relationship between straps and hypertrophy.
